Many of us in Bangkok spend the whole day sitting. We sit on the BTS, we sit at a desk for eight hours, and then we sit again on the way home. By evening the shoulders feel tight, the lower back feels heavy, and the mind feels tired.
The good news: you do not need a lot of time to feel better. A few simple yoga poses, done slowly with calm breathing, can help your body move again and give your mind a short rest. This guide shares six gentle poses that are friendly for office workers and complete beginners.
Why sitting all day feels so tiring
When we sit for a long time, the body stays in one shape. The chest closes, the head moves forward toward the screen, and the hips stay bent. The breath often becomes short and shallow without us noticing.
Yoga invites the opposite. It asks us to open the chest, lengthen the spine, move the hips, and breathe more fully. You are not trying to be flexible. You are simply giving your body a different shape for a few minutes.
Before you start
- Wear comfortable clothes and take off your shoes if you can.
- Move slowly. Each pose should feel like a stretch, never a strain.
- Breathe through your nose if it is comfortable, long and soft.
- Listen to your body. If you have an injury, back problems, or you are pregnant, please check with your doctor first.
Six gentle yoga poses for desk workers
1. Seated neck release
Sit tall on your chair with both feet on the floor. Let your right ear move slowly toward your right shoulder. Rest here for five slow breaths, then change sides. Keep your shoulders soft and low. This is a lovely pose to do between meetings.
2. Shoulder rolls with breath
Breathe in and lift your shoulders up toward your ears. Breathe out and roll them back and down. Repeat five to eight times. Feel how the chest opens a little more each time.
3. Cat and cow (seated or on the mat)
On the mat, come onto hands and knees. Breathe in and gently lift your chest and tailbone (cow). Breathe out and round your back like a cat. On a chair, place your hands on your knees and do the same movement. This pose helps the whole spine move after hours of stillness.
4. Standing side stretch
Stand with your feet hip width apart. Raise your right arm up, then lean gently to the left. Feel the long line from your hip to your fingertips. Stay for three to five breaths, then change sides. Side stretches feel wonderful when the ribs and waist feel squeezed from sitting.

5. Seated spinal twist
Sit on the mat with your legs long. Bend your right knee and place your right foot outside your left leg. Hug the knee with your left arm and turn gently to the right. Sit tall as you breathe in, and turn a little more as you breathe out. Never force the twist. Stay for five breaths, then change sides.
6. Child’s pose (Balasana)
Kneel on the mat, bring your big toes together, and sit back toward your heels. Fold forward and rest your forehead on the mat or on a cushion. Let your arms rest beside you or stretch forward. Stay for one or two minutes. This is a quiet pose to calm the mind at the end of a busy day.
A simple 10 minute routine
You can put these poses together into a short practice after work:
- 1 minute: seated neck release, both sides
- 1 minute: shoulder rolls with breath
- 2 minutes: cat and cow
- 2 minutes: standing side stretch, both sides
- 2 minutes: seated spinal twist, both sides
- 2 minutes: child’s pose
Try it three or four times a week. Many people find that small, regular practice feels better than one long session once in a while. In Thai we say ค่อยเป็นค่อยไป (khoi pen khoi pai): slowly, step by step.
Small habits at the office
- Stand up and stretch every 45 to 60 minutes.
- Keep your screen at eye level so your head can stay above your shoulders.
- Take three slow breaths before you open your email.
- Drink water often, especially in the Bangkok heat.
